🔄 Last updated: June 14, 2026

Starting your fitness journey at home can feel overwhelming, but with the right structure, you’ll build strength and confidence week by week. This plan requires no equipment and suits complete beginners.

About Your Plan

Designed for adults with little or no exercise experience, this 4-week programme gradually increases intensity to help your body adapt safely. Aim for three sessions per week with at least one rest day between each session.

Sarah Mitchell, Certified Personal Trainer: “I’ve spent over a decade helping clients move from the sofa to feeling genuinely strong. This plan mirrors exactly what I’d give a first-time client walking through my door. Consistency beats intensity every single time.”

Exercise Descriptions

Bodyweight Squats

Stand with feet shoulder-width apart. Lower your hips as though sitting into a chair, keeping your chest upright and knees tracking over your toes. Push through your heels to return to standing. Begin with 3 sets of 10 repetitions.

Press-Ups (Modified or Full)

For beginners, start on your knees. Place hands slightly wider than shoulder-width, lower your chest towards the floor, then push back up. Progress to full press-ups as strength improves. Aim for 3 sets of 8.

Glute Bridges

Lie on your back with knees bent and feet flat on the floor. Drive your hips upward, squeezing your glutes at the top, then lower slowly. Complete 3 sets of 12 repetitions. Excellent for lower back support.

Plank Hold

Support yourself on forearms and toes, forming a straight line from head to heels. Hold for 20 seconds in Week 1, progressing to 45 seconds by Week 4. Avoid letting your hips drop or rise.

Walking Lunges

Step forward with one foot, lowering your back knee towards the floor without touching it. Push off your front foot to bring feet together, then repeat on the opposite side. Start with 2 sets of 8 per leg.

Client Story: Deborah’s Journey

Deborah, 43, from Leeds, came to me in January 2026 having not exercised since her twenties. “I was breathless climbing stairs,” she told me. After completing this exact 4-week plan, Deborah reported sleeping better, feeling stronger, and walking her daily commute without discomfort. She’s now six months in and hasn’t looked back. Small, consistent steps genuinely transform lives.

Staying Safe

If you have an existing health condition, consult your GP before beginning any new exercise programme. The NHS Exercise guidance provides excellent advice on safe activity levels for all ages and abilities.
